Running Shoe Types Explained: What Each One Is For, and Which Your Level Needs
Daily trainers, max-cushion shoes, stability shoes, tempo shoes, super trainers and super shoes, defined in plain English, with the tier each one belongs to.

Road running shoes come in five types that matter for training, each named for its job: the daily trainer (most of your miles), the max-cushion shoe (long runs and recovery), the stability shoe (a daily trainer with added support), the tempo shoe (faster sessions) and the race shoe, including carbon-plated "super shoes." A Couch-to-5K runner needs one shoe from the first three. A first-time marathoner might use three. The names on the box vary by brand; the jobs don't.

What is a daily trainer?
A daily trainer is the running shoe built to carry most of your miles at an easy, conversational pace. It balances cushion, comfort and steadiness rather than chasing speed, usually has no plate, and is the one shoe every runner needs, from a first Couch-to-5K session to marathon training.
If you only own one running shoe, it should be a daily trainer (or its stability version). The category is wide: the ASICS Novablast 6 is a light, high-stack example (RTINGS measured 8.74 oz for a men's US 9) with no plate, while the Brooks Ghost 18 is a more traditional build with a 10 mm listed drop and four widths. What is a max-cushion (recovery) shoe?
A max-cushion shoe, also sold as a recovery or long-run shoe, is a daily trainer with extra foam: a taller stack, often a softer ride and usually more weight. It's built for long runs and easy days on tired legs rather than speed, which makes it the natural second shoe in half and marathon training.
The HOKA Bondi 9 shows the trade: RunRepeat measured a 41.3 mm heel, and at 10.8 oz for a men's 9 (per Running Warehouse) it's one of the heavier shoes in our max-cushion group. That suits a slow 16-miler and is a poor match for anything fast. It can also be a run/walk beginner's only shoe: RunRepeat lists jogging and walking among the Bondi's uses. What is a stability shoe?
A stability shoe is a daily trainer with a built-in guidance system, designed for runners who want more support, including runners whose feet roll inward (overpronation). It does the same job as a neutral daily trainer, so it replaces that shoe in a rotation rather than adding to it.
Every brand builds the guidance differently. From the shoes in our registry:
- Brooks: GuideRails, which Brooks says help keep excess movement in check (Adrenaline GTS 25).
- ASICS: the 3D Guidance System, which uses platform geometry (GT-2000 15), and FluidSupport (Gel-Kayano 33).
- Saucony: CENTERPATH sidewalls that Saucony says guide the foot without being stiff (Guide 19).
- Mizuno: a Wave plate in the arch, which Mizuno says is designed for runners with overpronation (Wave Inspire 22).
- HOKA: the H-Frame, structured support without a traditional post (Arahi 8).
Does it matter? One randomized trial, Malisoux and colleagues (2016), gave 372 recreational runners either a standard or a motion-control version of the same regular running shoe and followed them for six months. Overall injury risk was lower in the motion-control group (hazard ratio 0.55). When the researchers split runners by foot type, the difference showed up only among those with pronated feet; there was no difference for runners with neutral or supinated feet. That's one shoe model and one group of runners, and a motion-control shoe isn't identical to every modern stability shoe, so read it as "support may suit runners whose feet pronate," not as a rule for everyone. What is a tempo shoe?
A tempo shoe, or uptempo trainer, is a lighter, more responsive training shoe for runs faster than your easy pace: tempo runs, intervals and race-pace sections. It sits between a daily trainer and a race shoe, trading some cushion and durability for a livelier ride, and sometimes uses a nylon or carbon plate.
Tempo shoes vary more than any other type. The Brooks Launch 12 is plateless and traditional; the Saucony Endorphin Speed 5 uses a nylon plate that RunRepeat's bend test found keeps the shoe flexible; the adidas Adizero Boston 13 uses rods rather than a plate. Whether you need one depends on your plan, not your pace: Higdon's Novice 1 Half, for example, lists every training run as plain miles at a conversational pace, with no tempo sessions at all. What are super trainers?
A super trainer is a training shoe built with race-grade foam, usually on a tall stack, meant to handle long runs, uptempo work and sometimes race day in one pair. Many have no plate. Think of it as a fast daily trainer for half and marathon runners, not a first shoe.
Three plateless examples from our registry: the adidas Adizero Evo SL (full-length Lightstrike Pro, which Believe in the Run describes as a super trainer without a plate), the ASICS Megablast (a 45 mm heel at 8.1 oz, men's 9) and the ASICS Superblast 3 (a 46.5 mm heel per Doctors of Running, one of the tallest stacks in our registry). For a Couch-to-5K runner doing three short sessions a week, that's more shoe than the job needs.
What are super shoes (carbon-plated race shoes)?
Super shoes are racing shoes that combine a very light, soft and springy midsole foam with a stiff embedded plate or rods, usually carbon, on a tall stack. They're designed to lower the energy cost of running at race pace and are meant for race day and a few key sessions, not daily miles.
The category took off after Hoogkamer and colleagues (2018) tested prototype shoes that paired a "highly compliant and resilient" midsole with a stiff embedded plate. In 18 high-caliber runners at 14 to 18 km/h, they lowered the energy cost of running by 4% on average against two established marathon racing shoes (the study was funded by Nike). Three things are worth knowing next:
- The plate alone isn't the trick. In Beck, Golyski and Sawicki (2020), 15 athletes ran at 3.5 m/s (about 7:40 per mile, our conversion) in footwear whose sole stiffness was changed with carbon fiber plates. Stiffer soles didn't change their aerobic energy use. That suggests the foam and the whole package matter, not just the carbon.
- The measured benefit is smaller at slower speeds. Joubert, Dominy and Burns (2023) found the Nike Vaporfly Next% 2 lowered oxygen consumption by 1.4% at 12 km/h (about 8:03 per mile) and by a non-significant 0.9% at 10 km/h (about 9:39 per mile), compared with a mass-matched control shoe.
- There are rules. World Athletics' competition-shoe rules (announced in 2020) cap road-shoe soles at 40 mm and allow no more than one rigid embedded plate or blade.
Not every race shoe is a super shoe. Plateless racers exist too: the adidas Adizero Adios 9, for example, is a low-stack racing flat with a plastic shank rather than a full-length carbon plate, aimed at 5K and 10K races and track sessions. Spec-sheet terms decoded
- Stack height: how much material sits under your heel and forefoot, in millimeters. More stack usually means more cushion and more weight. The Superblast 3's 46.5 mm heel (per Doctors of Running) is at the tall end; World Athletics caps road racing shoes at 40 mm.
- Heel-to-toe drop: the difference between heel and forefoot stack. Brooks lists the Adrenaline GTS 25 at 10 mm; the Evo SL is 6 mm. Listed and lab-measured drops can differ a lot: RTINGS measured the Gel-Cumulus 28 at 11.7 mm against the 8 mm ASICS lists.
- Plate: a stiff layer in the midsole. It can be nylon (Endorphin Speed 5), carbon (the forked plate in the Endorphin Pro 5) or rods instead of a sheet (the five carbon-infused Energy Rods 2.0 in the Adios Pro 4).
- Rocker: a curved sole shape that rolls you from heel to toe, like HOKA's MetaRocker on the Clifton 11 or Brooks' GlideRoll on the Ghost Max 4.
- Super foam: informal name for the light, springy race-grade foams, such as Saucony's PWRRUN PB, a beaded PEBA-based foam, or adidas' Lightstrike Pro.
