Who should buy a carbon-plated shoe
If you are racing a half marathon or marathon and want your first carbon-plated running shoe, start with the Saucony Endorphin Pro 5. RunRepeat calls it the best super shoe for beginners and for runners uncomfortable with unstable designs, it has an 8 mm drop, and RunRepeat rates its design ideal for heel strikers. For the most cushioning over 26.2 miles, the Nike Alphafly 3 is the marathon-first option. If you want one race shoe for every distance on your calendar, the adidas Adizero Adios Pro 4 is the pick, provided you land midfoot or forefoot.
The level logic is simple. Carbon-plated shoes, or "super shoes", are race-day tools. They make the most sense for runners who have trained through a half or marathon plan and want every available edge on race day. A Couch to 5K runner does not need one, and a first-time 10K runner rarely does. The rest of this page explains why, and which carbon shoe suits which kind of racer.
What makes a super shoe
A super shoe pairs a stiff embedded plate with a tall layer of highly compliant, resilient foam. An early lab study of that design is Hoogkamer and colleagues (Sports Medicine, 2018). Eighteen high-caliber athletes ran at 14, 16 and 18 km/h (about 6:54 down to 5:22 per mile, by our conversion) in prototype shoes combining that kind of foam with a stiff plate, and in two established marathon racing shoes. With shoe mass matched, the prototypes lowered the energetic cost of running by 4% on average, and they did so for all 18 runners. The study was funded through a contract with Nike, and two of its authors worked for Nike, which is worth knowing when you read the headline number.
Two things follow for regular runners. First, the plate is not the whole story: the Hoogkamer paper itself notes that footwear mass, cushioning and bending stiffness each affect the energetic cost of running, which is why every racer on this list pairs its plate with a named performance foam (PWRRUN PB, ZoomX, Lightstrike Pro, FF LEAP, DNA Gold). Second, those subjects were fast. The question most readers actually have is whether any of this applies at 10- or 12-minute miles.
A newer lab study gives a partial answer. Bolliger, Spengler and Beltrami (Sports Medicine - Open, 2026) had 14 moderately trained runners run at 7.5, 9, 10.5 and 12 km/h (roughly 12:53 to 8:03 per mile, our conversion) in a traditional trainer, an advanced-footwear-technology racer and a hybrid prototype. The racer lowered the oxygen cost of running compared with both other shoes, and the difference did not depend on speed. The authors also found comfort was a stronger driver of which shoe runners preferred. It is one small treadmill study using one brand's shoes, so treat it as encouraging rather than settled. Notice what the plans do not ask for. None of the novice plans above includes speedwork, so a carbon shoe is not a training requirement at any tier; it is a race-day choice. That is why the rest of a rotation (a daily trainer, perhaps a long-run shoe) should come first. Full plates, forked plates and carbon rods
"Carbon-plated" covers several different constructions. From the specs we sourced:
Full-length carbon plates: ASICS Metaspeed Sky Tokyo and Edge Tokyo (same foams, plate positioned for stride-style or cadence-style runners), Nike Alphafly 3 and Vaporfly 4 (carbon fiber Flyplate), Saucony Endorphin Elite 3 (slotted carbon fiber plate) and Brooks Hyperion Elite 6 (SpeedVault+). Doctors of Running lists the Hyperion Elite 6's forefoot as too stiff and less versatile at efforts shorter than 10K.
Forked or partial plates: the Endorphin Pro 5 uses a fork-like, four-prong carbon plate. The ASICS Metaspeed Ray uses a three-quarter-length plate, which RunRepeat says makes it more flexible than rival super shoes.
Carbon rods: the adidas Adizero Adios Pro 4 uses Energy Rods 2.0, five carbon-infused rods that RunRepeat says mimic the foot bones, instead of a single plate.

The 40 mm road rule
World Athletics caps how tall a racing shoe can be. Its Athletic Shoe Regulations (approved December 22, 2021, effective January 1, 2022) set a maximum sole thickness of 40 mm for road events, measured at the center of the heel and the center of the forefoot (points at 12% and 75% of the shoe's internal length). The same rules allow only one rigid structure such as a plate; it may be in more than one part, but the parts must sit in one plane and must not be stacked or overlap. The regulations apply to competitions held under a permit from World Athletics, an Area Association or a National Federation where World Ranking Points are obtained.
Every racer on this page has a maker-listed heel of 40 mm or less, and RunRepeat's lab heel measurements for them run from 34.1 mm (Vaporfly 4) to 38.9 mm (Edge Tokyo). Lab methods are not identical to the rule's measuring points, so treat those as a guide. By contrast, the carbon-plated HOKA Skyward X 2 has a lab-measured 45.8 mm heel: it is a long-run trainer, not a shoe for races run under these rules.

Lighter runners focused on the 10K and half should look at the Nike Vaporfly 4, which RunRepeat rates awesome for 5K, 10K and 21K races. Marathon racers
The Alphafly 3 has the tallest claimed heel of the Nike racers (40 mm) and RunRepeat says it excels at the marathon; it also comes in a wide. The Adios Pro 4 covers every distance but RunRepeat flags its narrow heel as unstable for heel strikers. Forefoot strikers who lengthen their stride to speed up are the runners ASICS designed the Metaspeed Sky Tokyo for. What to look for in a carbon-plated shoe
Heel stability, if you land on your heels. RunRepeat rates the Endorphin Pro 5 ideal for heel strikers and suggests the Edge Tokyo for heel strikers who find the Sky series unstable. It flags the Adios Pro 4, Sky Tokyo and Metaspeed Ray as unstable for heel strikers.
Drop. The racers here run from 5 mm (Edge and Sky Tokyo) to 8 mm (Endorphin Pro 5, Alphafly 3). If your trainers sit at 8-10 mm, the higher-drop racers are the smaller change.
Width. Normal and wide are listed for the Sky Tokyo, Edge Tokyo, Alphafly 3 and Vaporfly 4. RunRepeat lists the Endorphin Pro 5 in normal width only.
Plate stiffness. A full-length plate, a forked plate and a set of rods all behave differently. Doctors of Running found the Hyperion Elite 6's forefoot too stiff below 10K effort, while RunRepeat notes the Ray's three-quarter plate is more flexible than rivals.
Weight. Claimed men's weights run from 6 oz (Sky and Edge Tokyo) to 7.3 oz (Endorphin Pro 5). Lighter is not automatically better if it costs you stability.
Common carbon-shoe mistakes
Buying the race shoe first. None of the novice plans we cite asks for speedwork. A daily trainer, and for half and marathon runners a long-run shoe, should come first.
Racing in a shoe you have never run in. Wear it for at least one workout or a shorter race first. The Novice 1 Marathon's week-8 half marathon and the Novice 1 Half's week-6 5K race are natural rehearsals.
Wearing it every day. RunRepeat flags very limited durability on the PUMA Fast-R Nitro Elite 3 and notes that heel strikers might wear down the Alphafly 3's outsole quickly. Save the racer for race day and key sessions.
Choosing the lightest shoe regardless of gait. The 4.6 oz (men's claimed) Metaspeed Ray is rated extremely unstable by RunRepeat and not for heel strikers. Match the shoe to how you land.
Sizing and fit
Several racers on this page are flagged for a close fit: RunRepeat describes a narrow, tapered toebox on the Adios Pro 4 and a narrow toebox on the Sky Tokyo, and Doctors of Running says the Hyperion Elite 6 fits slightly short. If your trainers are wide, start with the models that list a wide (Sky Tokyo, Edge Tokyo, Alphafly 3, Vaporfly 4). Buy far enough ahead of race day that you can exchange a size, and note that the Alphafly 3 and Vaporfly 4 are sold on Amazon through third-party sellers rather than by Nike.

What we do instead: start from what a published training plan actually asks of a runner at your level, compare each model's published specs (stack height, drop, weight, plate, stability features, widths) against that job, and score every pick on a public rubric. Are carbon-plated shoes worth it for slow runners?+
The early research used fast athletes, but a 2026 lab study of 14 moderately trained runners found an advanced-footwear racer lowered the oxygen cost of running at speeds from 7.5 to 12 km/h, with no difference by speed. Yes, within limits. World Athletics' Athletic Shoe Regulations cap road-race soles at 40 mm and allow only one rigid structure such as a plate. Yes. Brooks has the Hyperion Elite 6 with a carbon SpeedVault+ plate. ASICS makes the Metaspeed Sky Tokyo, Edge Tokyo and Ray, plus the Magic Speed 5 trainer. adidas uses carbon-infused Energy Rods in the Adios Pro 4 and carbon-based rods in the Boston 13 rather than a single plate.
Can you train in carbon-plated shoes every day?+

What is the difference between a super shoe and a super trainer?+
A super shoe is a race shoe: plate plus premium foam, as light as possible, within the 40 mm rule. A super trainer uses similar foams in a sturdier training shoe, often taller and sometimes with no plate, such as the ASICS Megablast or the carbon-plated HOKA Skyward X 2.
