Are Carbon Plated Shoes Worth It? A Verdict by Pace and Race Distance

Lab studies show super shoes can cut the energy cost of running, even at easy paces. Whether one is worth buying depends on what you're training for, how you land, and whether you'll actually race in it.

The short answer

For most runners, a carbon plated shoe is worth it on race day, once you're racing a half marathon or marathon for a time. Lab studies show these shoes can lower the energy cost of running: about 4% on average in the first study of fast, elite-level runners, and roughly 1% to 4% in later studies of recreational runners, depending on the shoe it was compared against. That saving matters when you're trying to race faster. It matters much less when you're learning to run for 30 minutes without stopping.

What the research measured

"Carbon plated shoe" is shorthand for a package: a very light, bouncy foam (usually a PEBA-based foam), a tall stack of it, a rockered shape and a stiff plate. The studies below tested that package in a lab, usually by measuring how much oxygen a runner uses at a fixed speed on a treadmill. Less oxygen at the same speed means better running economy. Paces are our conversion from the km/h each paper reports.

Three caveats before you read too much into any single number. First, these are oxygen savings in a lab, not race times; only one study above timed an actual effort (Hebert-Losier's 3 km trial). Second, the response is individual: in Hoogkamer's study every runner benefited, but in Hebert-Losier's some runners were less economical in the super shoe than in their own. Third, funding: the Hoogkamer study was supported by a contract from Nike, and two of its authors were Nike employees; the Bolliger lab reports a financial contribution from On that it describes as unrelated to the study. Both are disclosed in the papers.

What pace are carbon plated shoes worth it?

The research doesn't give a pace cutoff. The slowest speed tested in the table, 7.5 km/h, is about 12:52 per mile, which works out to roughly a 5-hour-38-minute marathon by our arithmetic, and Bolliger's team still measured a saving there. Joubert's team measured a smaller effect at 9:39 and 8:03 per mile. So the honest answer to "am I too slow for super shoes?" is: probably not, going by the lab data.

The better question is what you'll use the shoe for. A 2% to 3% economy gain is a real advantage in a race you want to run fast. It does very little for an easy run you're supposed to take slowly anyway, and the plans most newer runners follow are built on easy running. Hal Higdon's Novice 1 Marathon asks for long runs "at a comfortable pace" and says "there is no such thing as 'too slow.'" Buy carbon for the day you race, not for pace alone.

Level by level: C25K to marathon

Couch to 5K: no

The NHS Couch to 5K plan runs 3 times a week for 9 weeks, starting with 1-minute runs alternating with 90-second walks, and builds to 30 minutes of running without stopping. The NHS kit advice asks for "running shoes that support your feet." Carbon racers are built the other way: light, tall and often narrow in the heel. RunRepeat, for example, says heel strikers may find the adidas Adios Pro 4 "really unstable" because of its exceptionally narrow heel. 10K: optional

Hal Higdon's Novice 10K has no speedwork and tells you, "As a novice, don't worry about how fast you run." You don't need a race shoe to finish it. If you're on the Intermediate 10K, with tempo runs and 400-meter repeats at about 5K pace, a race-day shoe starts to make sense, but a lighter plateless or nylon-plated shoe covers those workouts too. Half marathon: when you're racing for a time

Hal Higdon's Novice 1 Half is 12 weeks with a long run that builds to 10 miles, all at "a comfortable pace, a conversational pace." If finishing is the goal, your trainer is enough. The Novice 2 Half adds runs at race pace, and that's where a carbon shoe can earn its place: you rehearse race pace in it a few times, then race in it. Marathon: the strongest case, with a caveat

The marathon is where these shoes were born; Hoogkamer's paper was framed around the sub-2-hour marathon. A small percentage saving is worth more minutes over 26.2 miles than over 5K. The caveat is fit and body size: RunRepeat rates the Nike Vaporfly 4 a strong option up to the half for average-sized runners but better suited to the marathon for lighter runners, and points heavier runners to a taller shoe. What to look for in a first carbon shoe

  • A heel you can land on. Many super shoes have narrow heels. If you land on your heels, look for a steadier design. RunRepeat calls the Saucony Endorphin Pro 5 "the best super shoe for beginners or runners who feel uncomfortable with unstable designs".
  • Enough foam for your race and your size. A lower, lighter racer suits shorter races and lighter runners; RunRepeat's Vaporfly 4 review gives that advice directly for the marathon.
  • A fit you've checked. RunRepeat notes a narrower toebox on the Adios Pro 4. Widths matter more in a race shoe, where you can't swap socks at mile 18.
  • The plate question, honestly. Beck's study found a stiff plate alone didn't change energy use, and Bolliger's nylon-plate prototype didn't beat a traditional trainer. The foam and the shoe's shape matter as much as the plate, which is why a plateless super-foam shoe is a real alternative.

Who should skip carbon for now

  • Anyone still in Couch to 5K or in the first weeks of a novice plan. The job right now is running regularly, not racing.
  • Runners who won't race. If you don't pin on a bib, a well-cushioned daily trainer will do more for you on more days.
  • Runners who want one shoe for everything. Racers are built for race day, not for piling up everyday miles, and they score low on mileage protection and versatility on our product cards for that reason. A plateless shoe like the ASICS Megablast is the compromise.

Are they legal? The World Athletics rules

Yes, within limits. World Athletics' Athletic Shoe Regulations (effective April 20, 2026, listed in its Book of Rules) cap the sole of a road running shoe at 40 mm and allow a non-spike shoe no more than one rigid structure, which is the plate. The sole is measured at the center of the heel and forefoot of a standard sample size. The regulations state that they apply to World Rankings Competitions and the athletes competing in them.

Every carbon racer on this page measured under 40 mm at the heel in RunRepeat's lab. Treat that as a guide, not a ruling: World Athletics measures from the inside of the shoe on its own sample size, which is not how a reviewer measures stack.

How to start using one

  1. Buy it well before race day, not the week of. You want time for a few runs in it.
  2. Use it for race-pace sessions first. RunRepeat notes the Endorphin Pro 5 can handle intervals and fast long runs, so a race-pace run or two in it is a sensible rehearsal.
  3. Ease in. Tenforde's paper suggests a slow, gradual transition from your normal shoes. Short sessions first, then a longer one.
  4. Keep your trainer for the rest of the week. Easy runs and long runs stay in the shoe that got you here.

Do carbon plated shoes make you faster?

World Athletics allows them in road races within its rules: a sole no thicker than 40 mm and no more than one rigid plate in a non-spike shoe. Those regulations state that they apply to World Rankings Competitions; the racers on this page all measured under 40 mm at the heel in RunRepeat's lab.
Can you run in carbon plated shoes every day?
You can, but none of the studies on this page suggest you need to. Tenforde and colleagues suggest easing into carbon shoes gradually. Most runners keep them for race-pace sessions and race day and do the rest of the week in a daily trainer.
Is it the carbon plate that makes them work?
Not on its own. A 2020 study found that adding carbon fiber plates to shoe soles did not change aerobic energy use. The savings in other studies came from the full package: light, bouncy foam, a tall stack, a rocker and a plate together.
Do carbon plated shoes cause injuries?
That hasn't been established. A 2023 case series described bone stress injuries in five highly competitive runners using carbon plate shoes, and a 2026 lab study found no increase in the injury-related measures it looked at. If you have pain, talk to a sports medicine professional before changing shoes.
